You know caffeine affects sleep. You've probably felt it — the 4pm cup that had you staring at the ceiling at midnight. But knowing caffeine affects sleep and knowing when to stop are two different things. Most people manage the second problem by feel, which means they get it wrong consistently.

Another 5 to 6 hours later — around 1 to 2am — you're down to 50mg. Caffeine doesn't disappear when you stop feeling alert. It keeps running, blocking adenosine, suppressing the sleep pressure your brain needs to fall asleep and stay there.
Why you can fall asleep but still sleep badly: Even at lower concentrations, residual caffeine reduces slow-wave sleep — the deep, restorative phase that governs physical recovery, memory consolidation, and cognitive performance the next day. You may not feel "wired." The damage is happening below the level of perception.
The Formula
Your cutoff time is not fixed. It's personal. It depends on two variables you control: when you want to be asleep, and how long your body takes to clear caffeine. Here's the framework:

The formula gives you the time by which caffeine should be at roughly half its original concentration as you're falling asleep. At half-life, you still have 50% of the caffeine active — which is why early sleepers and older adults need to push their cutoff earlier than the standard 2pm recommendation most people hear.
Your Half-Life Is Not the Average
The 5 to 6 hour figure is a population average. Individual half-life ranges from 1.5 to 9.5 hours depending on genetics, age, body composition, liver function, pregnancy status, and other factors. That's a massive range — and it means the standard "stop by 2pm" rule works for some people and fails completely for others.
The most reliable way to find your personal half-life is to pay attention to how long caffeine affects your sleep. If a 3pm cup reliably disrupts your sleep, your half-life is on the longer end. If you can drink coffee at 5pm and sleep fine at 10pm, you're clearing it faster than average. Start with the 6-hour estimate, track your sleep quality for two weeks, and adjust the cutoff earlier or later based on what you observe.
How the Cutoff Shifts Across Profiles
Age
Caffeine metabolism slows significantly with age. The liver enzymes responsible for breaking down caffeine — primarily CYP1A2 — become less efficient over time. A 25-year-old may clear caffeine in 4 to 5 hours. A 60-year-old may take 7 to 10 hours for the same dose. The same afternoon cup that had no effect on sleep at 30 can become a consistent sleep disruptor at 55 — not because anything changed about the cup, but because the clearance rate slowed without anyone adjusting the cutoff.
As a general framework: add roughly 30 to 60 minutes to your estimated half-life for every decade past 40. If your cutoff at 35 was 2pm with a 6-hour half-life, recalculate at 55 assuming a 7 to 8 hour half-life — which moves the cutoff to noon or earlier for a 10pm sleep target.
Under 18: The American Academy of Pediatrics recommends no caffeine for children under 12, and no more than 100mg per day for adolescents aged 12 to 17. Caffeine metabolism slows substantially during pregnancy. Most major health bodies recommend limiting caffeine to under 200mg per day during pregnancy. Consult your OB before using caffeine as a performance tool during this period.
Several medication classes interact with the liver enzymes responsible for caffeine metabolism, extending effective half-life by hours. If you're on regular medication and find your caffeine sensitivity has changed, this is the most likely explanation. Your prescriber can advise.
